Digging, weeding, planting, carrying, spading, watering – there’s a lot of potential for back pain in the average flower or vegetable garden. As the Spring and Summer seasons bring in prime gardening weather, how can we protect our spines?

Gardening and Your Back: Preparation

After a long, relatively inactive winter, it’s time to prep your garden beds for the flowers or the vegetables that liven up your meals and brighten up your home. Just as many people use a greenhouse or cold frame to get the jump on spring, the smart gardener can take some steps to make sure that their body is ready for the work ahead. In the months and weeks before you start digging in the dirt, step you exercise routine, add some yoga and gentle stretching and generally tone up. A few sessions a week will improve your general health and disposition, and will likely help you avoid the painful consequences of jumping into the work of gardening before you’re in shape. Before getting down to work, consider taking a brisk walk, and doing some lunges and warmup stretches, so you’re more ready to exert yourself.

Another important prep step: remember to hydrate! Your muscles function better when you combat the effects of sun and exertion by drinking extra water before, during and after working outdoors. Also, when your water intake is sufficient, you might be a little less likely to experience muscle cramps or spasms.

Remember, too, to protect yourself from the sun. A wide brimmed hat and long sleeves might not prevent back spasms, but you’re less likely to incur a painful and potentially dangerous case of sunburn. Sun safety also includes protecting your eyes by wearing sunglasses with UV-blocking lenses.

Set up a table so you can stand up to do this, instead of leaning over the job. A wheeled tool caddy can help you avoid getting up and down all the time to fetch the implement you put down at the far end of the row.

Gardening and Your Back: Mix up the chores, spread out the work

You might be thinking your garden patch needs a full day of spading and fertilizing, but restrain yourself! For the sake of your back, it’s better to vary your yardwork chores throughout the day. Try breaking up the big tasks with some smaller ones, for the mental AND the physical variety. Remember to take breaks at frequent intervals, to avoid fatigue and overexertion. A little planning can keep you from overdoing your garden tending tasks, and your back will thank you for it.

Gardening and Your Back: Posture

Lifting – remember to use your knees, legs and hips when hefting bags of soil or mulch, or shifting a shovel of dirt. If there’s a lot of material, whether pruned branches, grass clippings or landscaping blocks, move a little bit at a time.

Weeding and harvesting – use that wheeled bench when moving about your garden plot. Leaning over or bending at the waist are much more likely to strain your back muscles than a mindful, back-sparing approach to the job.

Raking – switch hands often when using your leaf rake, hoe or garden cultivator, so you don’t overuse your dominant hand. A more balanced approached to those sweeping and pulling tasks will help keep you pain free for the next day’s chores.

Mowing – if you push a mower or wheeled spreader for seed or fertilizer, be careful not to lean forward too far, as this can inflict strain on your spine. Keep your erect posture in mind as you relax your back and push with your arms and legs.

Staying Safe While Exercising in the Heat

Whether you exercise indoors, on a trail, on a field, or at any other location, your body can overheat. Everyone who exercises—even high-level athletes in prime condition—should have a plan to prevent heat-related illness and be aware of the signs.

Hot weather workouts can lead to heat-related illness

“Heat-related illness is your body’s response to excessive heat, excessive sweating, and the associated dehydration and loss of salt. Your body is basically telling you that you need to cool off,” Dr. Eby says. “When you develop symptoms of heat-related illness, your internal body temperature could be rising. That affects cellular and organ function, and it can damage internal tissues.”

Heat-related illness is a continuum, Dr. Eby says, from mild and reversible symptoms to a medical emergency. The stages are:

  1. Heat cramps, which cause muscle cramps, often in your legs or stomach
  2. Heat exhaustion, which can cause exceptionally heavy sweating, clammy skin, dizziness, weakness, and nausea
  3. Heatstroke, a life-threatening condition that can happen when your body temperature is over 104°F (40°C)

What to do when you’re overheated while exercising

The moment you notice any early signs of heat-related illness:

  • Get out of the heat or sun immediately.
  • Remove extra clothing.
  • Rest.
  • Drink water or a sports drink (but don’t take salt tablets—they can make you more dehydrated).
  • Sponge yourself with water and fan your skin (don’t drench yourself with large amounts of cold water).

You should seek immediate medical attention if you:

  • Have a fever
  • Pass out
  • Throw up
  • Don’t feel any better after resting and cooling yourself for an hour

How to prevent heat exhaustion while exercising

Hydration: the best way to prevent heat exhaustion while exercising

It’s essential to drink plenty of fluids before, during, and after a workout—even if you don’t feel thirsty.

“Hydrate, hydrate, hydrate,” Dr. Eby says. “Many athletes may say, ‘I don’t need anything.’ But it’s so important to make sure that you’re maintaining hydration for your health and your performance. Coaches, trainers, and parents can help. Make sure you have hydration available for athletes, and normalize that athletes need to be drinking.”

Dr. Eby and the American Council on Exercise suggest the following plan for hydration while you exercise:

  • Several hours before exercise: 17 to 20 ounces of water
  • 20 to 30 minutes before exercise or during warm-up: 8 ounces of water
  • Every 15 to 20 minutes during exercise: 4 to 8 ounces of fluid

Other tips to prevent heat exhaustion

When exercising in the heat, you should:

  • Limit training on very hot days, especially in the middle of the day. Get your workouts in during the morning or evening hours.
  • Dress in light-colored, loose, moisture-wicking clothing. The right clothes can help your body’s natural cooling mechanism function at its best.
  • Pace yourself. Don’t start with high-intensity activity. Instead, take your time, build intensity slowly, and back off if your body tells you to.
  • Find a buddy, such as a teammate or a running partner. Remind each other to drink fluids, and monitor each other for any symptoms.
  • Rest often in shady areas. For example, plan your running route to make sure it includes some shade. Or bring a pop-up tent for the sidelines on gameday.
  • Wear sunscreen, because sunburn can affect your body’s ability to cool itself.

What heat index is dangerous for sports?

Heat index is a way of characterizing what the temperature outside actually feels like to the human body. It’s also sometimes called “apparent temperature” or “real feel.” Heat index takes into account relative humidity in addition to air temperature. Athletes, parents, coaches, and team administrators can use the heat index for sports decisions, to set heat guidelines for sports and other activities.

The National Weather Service offers a heat index calculator and chart. You can use the tools to calculate the heat index and determine whether it’s safe to be exercising in the heat.

There are general heat index guidelines for youth sports and other people in high-risk groups, such as older people. Those guidelines indicate that you should begin to use caution at a heat index of 80. When the heat index is 90 or higher, athletes can be at risk for heat-related illness.

Improved circulation

Stretching causes short-term improvements in circulation by relaxing your blood vessels and increasing the amount of blood your heart pumps.

Although it’s a fairly new area of research, it’s thought that stretching may have long-term benefits on your circulatory health, such as improved blood vessel function and lower blood pressure.

Stress relief

Static stretching activates your parasympathetic nervous system. Activating this branch of your nervous system may help alleviate the psychological effects of stress. This, in turn, may help induce feelings of calmness and relaxation.

Better sports performance

Being able to achieve a full range of motion through all your joints may help boost your sports performance. For example, to achieve maximum speed, a sprinter needs to be able to fully extend and rotate their hips.

Both static and dynamic stretching may be able to help you improve your range of motion. However, static stretching should be reserved for after workouts since it can decrease force production.

  • Avoid stretching cold. Before you start stretching, it’s a good idea to get your blood flowing to avoid injury. Doing a low-intensity activity like walking or easy jogging for 5 minutes can help warm up your muscles.
  • Stretch gently. Don’t force any position that causes pain. If a stretch is painful, it means you’re stretching too far.
  • Make stretching a routine. You can reap the most benefits from stretching if it becomes a regular habit. Fitness experts recommend stretching at least two to three times per week.
  • Stretch both sides. Be sure to stretch both sides of your body equally to avoid flexibility imbalances.
  • Avoid bouncing. Bouncing while you’re stretching can injure your muscles or tendons. It can also make your muscle tighten.

The Best Exercises for Overall Health and Fitness

The powerful combination of cardiovascular exercise and strength training can help a person build muscle strength and improve their heart, lung, and circulatory health.

Exercises that target multiple muscle groups are particularly effective. These include various exercises that require little to no equipment and can suit a range of fitness levels.

Here, we look at 13 of the best exercises for overall health and fitness. We explain what areas of the body each exercise primarily works and provide step-by-step instructions.

Doing the exercises

People can do the following exercises individually or as part of a circuit. Some require basic fitness equipment, such as dumbbells or an exercise ball, but people can do many of them with no equipment.

The American Council on Exercise recommends that people continue doing repetitions until they reach muscle fatigue or can no longer maintain proper form.

However, they note that endurance athletes, such as runners and cyclists, should stick to about 20–30 repetitions rather than working to the point of muscle fatigue.

The American College of Sports Medicine (ACSM) recommend doing 8–12 repetitions of 8–10 strength training exercises on at least 2 days of the week.

The ACSM also recommends at least 30 minutes of moderate-intensity physical activity a day, 5 days per week. Alternatively, they say that people can perform 20-minute sessions of vigorous physical activity on 3 days of the week.

Pushups

Pushups work multiple muscle groups, strengthening the arms, chest, and shoulders.

How to do them:

  • Start in a plank position with the arms straight and the body lifted in a straight line horizontal to the floor. Keep the feet together and the toes flexed to support the body.
  • The palms should be flat on the floor shoulder-width apart, with the fingers facing straight ahead or slightly inward.
  • Keeping the head in line with the spine, slowly bend the elbows outward and lower the body down to the floor.
  • Try to keep the hips and lower back in line.
  • Lower as far as possible, aiming to touch the chest or chin to the floor.
  • Use the arm muscles to press the body back up into the starting position.
  • Keep the abdominal muscles engaged throughout to help support the back.

Bodyweight squats

Bodyweight squats can increase lower body and core strength as they work the abs, buttocks, hips, thighs, calves, and shins.

How to do them:

  • Stand with the feet slightly wider than hip-width apart, angling the toes slightly outward.
  • Keep the hands down by the sides, with the palms facing in and keep the shoulders back.
  • Engage the abdominal muscles to support the back.
  • Shift the hips back and bend the knees as though taking a seat, keeping a flat back.
  • Keep lowering down to the ground until the thighs are parallel with the floor.
  • Push through the feet to straighten back up into the starting position.
  • Inhale into the squat, then exhale when standing back up.

Lunges

Lunges work the thighs, buttocks, hips, and abdominal muscles.

How to do them:

  • Stand upright with the feet together.
  • Step one leg forward into a long stride, bending the knee and placing the foot flat on the floor.
  • Bend the knee of the supporting leg toward the floor.
  • Use the muscles of the forward leg to push back to standing.
  • Repeat with the opposite leg.

Running

Running is a form of aerobic exercise, and it can help improve cardiovascular fitness and bone strength. Jogging is a less intense form of running and may be best for beginners.

People can often improve their running endurance through interval running, which involves running for a certain distance or time and then switching to walking before running again. Alternatively, people can switch between running and sprinting.

Sprint interval training may help decrease body fat, increase aerobic capacity, and increase peak running speed.

Side planks

Side planks help build core strength, which can help reduce lower back pain. Side planks work the buttocks, hips, and abdominal muscles.

How to do them:

  • Lie on the right side with the legs outstretched directly on top of each other and the elbow under the shoulder on the right arm.
  • Engage the abdominals and lift the knees and hips off the floor, keeping the head and body aligned.
  • Hold the position for 15–20 seconds, focusing on not letting the hips, head, or shoulders drop.
  • Slowly return to the floor, switch to the left side, and repeat.

Planks

Planks strengthen the back and abdominal muscles and help build core strength.

How to do them:

  • Start with the elbows and lower arms on the floor, keeping the elbows in line with the shoulders.
  • Lift the body so that it forms a straight line horizontal to the floor.
  • Keep the feet together and the toes flexed to support the body.
  • Hold for 20–30 seconds.
  • Slowly lower to the floor and rest for 1 minute, then repeat 3–5 times.

Once people feel strong performing this exercise, they can try a high plank. This move uses the same body positioning, but the person keeps their arms straight with their palms flat on the floor, directly underneath the shoulders.

Knee tucks

Knee tucks work the abdominals, calves, and shins. People will need an exercise ball, sometimes called a stability ball, for this exercise.

How to do them:

  • Lie on the stomach on top of the stability ball with the hands and feet on the floor.
  • Walk forward on the hands until the knees are resting on the ball and the feet have lifted off the floor. The hands should be directly underneath the shoulders.
  • Roll the knees forward to curl them into the chest.
  • Slowly push the knees back to return to the starting position.

Glute bridge

The glute bridge is good for the muscles in the back of the body, known as the posterior chain.

How to do it:

  • Lie on the back with the knees bent and the feet flat on the floor.
  • Contract the buttocks and abdominals to lift the hips off the floor, bringing them in line with the shoulders and knees. Avoid arching the lower back.
  • Slowly lower back to the starting position.

Standing overhead dumbbell presses

This exercise helps strengthen the shoulder muscles. People will require two dumbbells.

How to do them:

  • Stand with the feet hip-width apart.
  • Hold a dumbbell in each hand with the inside of the wrists facing forward, then bend the arms to bring the weights to shoulder height.
  • Engage the abdominal muscles and exhale while extending the arms straight up to lift the dumbbells in a straight line above the shoulders.
  • Inhale to bend the elbows and slowly lower the dumbbells back down to shoulder height.
  • Try to avoid arching the lower back.

Dumbbell rows

Dumbbell rows can strengthen the back and increase muscle growth. An increase in muscle strength also causes the body to burn more calories when resting. People will need two dumbbells for this exercise.

How to do them:

  • Stand with the knees slightly bent and tilt forward from the hips, keeping the back straight.
  • Hold the dumbbells out in front with the arms straight and the inside of the wrists facing each other.
  • Pull one hand toward the rib cage, then move it back to the starting position.
  • Repeat with the opposite arm.
  • Keep alternating sides for 8–10 repetitions per set.
  • Repeat for 3 sets, with a 45-second rest between each set.

Pike roll-out

A pike roll-out works the abdominal, arm, and shoulder muscles. People will need a stability ball.

How to do it:

  • Lie on the stomach on the ball with the hands and feet on the floor.
  • Roll forward on the ball to rest flexed toes on it. Keep the body in a straight line, with straight arms directly under the shoulders and the palms flat on the floor.
  • Hinging at the hips, lift the buttocks toward the ceiling, keeping the legs straight and the toes flexed on the ball.
  • The hips will be in line with the shoulders, with a straight back and head between the arms.
  • Slowly lower back down to the starting position.

Crow Stand

The Crow Stand is a yoga pose that improves balance and can help build wrist, arm, and core strength.

How to do it:

  • Crouch on the floor and place the palms flat on the mat with the fingers spread and the arms slightly bent.
  • Bend the knees into the triceps, close to the armpits, and place both feet behind the hands. The lower inner thighs should rest just above the elbows.
  • Balance on the toes and shift the weight into the hands.
  • Start by lifting one foot off the floor at a time.
  • When able to, lift both feet off the floor, touch the big toes together and balance on the hands.
  • Slowly release the feet back to the floor.

Swimming

Swimming uses almost all the muscle groups but is a low impact exercise. Therefore, it may suit people with certain injuries or health conditions.

A person should swim in a public pool or a safe, supervised environment, particularly if they are a beginner.

How to progress exercises

People can take a few steps to make these exercises more challenging as their fitness improves. These steps include:

  • adding more weight
  • increasing the number of repetitions, sets, or both
  • increasing the frequency of workouts

People can also work alongside a personal trainer or fitness instructor. These professionals can safely increase difficulty levels and help people maintain proper technique.

7 Tips to Become Active and Manage Chronic Pain

Chronic pain leads many people to avoid physical activity. Pain medication is often relied on or prescribed to help manage pain. This can lead to other significant problems such as dependence. An alternative and effective pain management strategy is regular exercise. Starting an exercise program, however, can be a whole other kind of pain.

Engaging in regular activity—especially when supervised by a physical therapist—can help you overcome the daily experience of pain and discomfort.

An exercise routine and staying motivated can help you feel better. Movement, in any manner, is a type of exercise. Being mindful of the muscle groups you use during daily activities can help you understand areas of your body that can benefit from improvements. For example, climbing stairs is akin to an aerobic exercise that requires lower body strength. Lifting a laundry detergent bottle is akin to a strengthening exercise that requires upper body strength. Awareness of pain levels, and other things like shortness of breath or the inability to perform an activity can give focus to your program design.

The key is to find ways to integrate activity into your life in a way that is natural. Strength training, increasing flexibility, and improving aerobic fitness are all great goals. 1.Try the stairs.

The elevator is convenient, but stairs are a great form of exercise.

Pro tip: Use the railing to help with balance and while you develop the strength needed to perform this one your own. Push through your heel and try to activate your butt muscles.

2. Walk as much as you can.

Whether around your house or around the store, test your capacity and add on incrementally.

Pro tip: Get the right footwear at your local specialty running shop. Keep a journal and monitor improvement. Avoid going further than 50% of weekly volume in a single walk. (I.e., total weekly walking distance is 3 miles, a single walk should not be longer than 1.5 miles OR if total weekly walking minutes is 1 hour, a single walk should not be longer than 30 minutes)

3. Exercise in front of the TV.

When engaging in any sedentary activity like watching TV, try to get more active. Try working out while watching your favorite show. No equipment required.

Pro tip: Any movement is better than no movement. Explore the directions your arms and legs can go in. One day you can do circles with your arms while the next day your reach up and down. Visit each joint and test its potential (within a pain-free pattern).

4. Walk while on the phone.

Get up and pace back and forth to get steps in as you get the job done. Location doesn’t  matter. Whether at work, home, or on vacation, walking and talking is easy fitness.

Pro tip: Talking on the phone can distract from your awareness of the area around you. Knowing where you are and where you are going can help reduce your risk of falls or getting lost if you do become distracted.

5. Schedule in time for short workouts.

Research has shown that you can get exercise benefits from multiple, shorter sessions in a day vs 1 long session. Try 10 minutes of stretching in the morning followed by a few cardio moves. Repeat that process again on your lunch break. Before bed relax with light stretching. By the end of the day, you would have fit in 30 minutes of dedicated exercise time.

Pro tip: Develop daily routines. Loosen stiff muscles in the morning through movement patterns and stretches you are familiar with. Combat your chronic back pain with core and hip strengthening. How to Prevent Back Pain When You’re Traveling

Few things can ruin a vacation faster than a sore neck or back. And unfortunately, back pain from driving – especially long distances – is common. (Plus, back pain and flying often come together, too.)Here are a few key tips I give them to avoid back pain from driving, sitting in a car, flying or sleeping somewhere new.

1. Motion is lotion for your body! Even when traveling, it’s important to stay active to prevent back pain.

  • Use the 30-minute rule.

If you are sitting or standing for 30 minutes, change position. Even if it is only a brief change, it can help prevent back pain. Really, I promise, your back will thank you in the long run.

  • Take regular stretch breaks.

Back pain from driving is common. Stop every 60-90 minutes to get out and walk around while traveling by car, or get out of your plane seat and walk the aisle if permitted.

  • Do simple exercises while seated to help keep your back from getting stiff.

You can do something called a pelvic tilt while sitting on a plane or in the car to mimic the sit-to-stand motion.

2. Stress can contribute to the intensity of low back pain. The better you can manage stress, the better you can prevent back pain and the less you will hurt.

  • Don’t hesitate to ask for help.

Make things easier on yourself and let those who offer to help do so. If the flight attendants will help you lift your bags to the overhead compartment, let them.

  • Plan ahead.

Make a list of everything that needs to get done, and allow extra time to do them all in case things don’t go according to plan. That will make it easier to adjust if something unexpected comes up at the last minute (like, traffic or long security lines). If nothing goes awry, you’ll have extra time to relax!

  • Practice deep breathing and other mindfulness techniques.

I recommend giving progressive muscle relaxation exercises a whirl. They can be a less time-intensive alternative to yoga or meditation. And since they can easily be done in an airplane seat, they can be very helpful in counteracting the issues that can come from back pain and flying.

3. There are certain activities that may lead to back pain from driving or flying. So when you’re traveling, make simple changes to what you’re doing to prevent back pain from flaring up.

  • When you’re spending a long time in a car or plane…

Use a rolled up towel, sweatshirt, lumbar roll or a water bottle to give your back the proper support it needs for a long trip. Place the object just below the small of your back, above your hips.

  • When you’re sleeping in a car or plane…

Use a neck pillow – they really do help. Having a neck pillow will keep your spine in better alignment. And that will decrease the stress that resting in an upright position can put on your neck. If you don’t have a neck pillow, roll up a towel, sweatshirt or small blanket and wrap it around your neck.

  • When you’re standing in lines…

Keep your weight equal between both feet, or shift your weight back and forth. When it comes to the issue of back pain and flying, waiting to go through airport security is often a culprit. You can also try propping a foot up on a bag or curb to decrease the stress to your spine.

  • When you’re lifting luggage or heavy items off the ground…

Use a wide stance with your feet and squat down using your legs. Keep your butt back and put your weight into your heels.

  • When you’re picking small objects off the floor…

Try a technique called the “golfer’s lift.” Kick one leg behind you and bend at the hip like a pendulum, keeping your low back straight. Reach to pick up the object with one arm while using the other to hold a stationary object for support.

  • When you’re sleeping in a different bed…

Use blankets to help cushion a hard mattress if you prefer softer surfaces. If you’re lying on your back, prop up pillows under your knees. Or if you’re lying on your side, put a pillow between your knees. This will help you prevent back pain by keeping your spine in a better position.

Muscles: Why Are They Important?

Muscles and nerve fibers allow a person to move their body and enable the internal organs to function.

There are more than 600 muscles in the human body. A kind of elastic tissue makes up each muscle, which consists of thousands, or tens of thousands, of small muscle fibers. Each fiber comprises many tiny strands called fibrils.

Impulses from nerve cells control the contraction of each muscle fiber. A muscle’s strength depends mainly on how many fibers are present.

Skeletal muscles

Skeletal muscles move the external parts of the body and the limbs. They cover the bones and give the body its shape.

Types of skeletal muscle

The two main types of skeletal muscle are slow-twitch and fast-twitch.

Type I, red, or slow-twitch muscles

These are dense and rich in myoglobin and mitochondria. They have capillaries, which give them their red color. This type of muscle can contract for a long time without much effort. Type I muscles can sustain aerobic activity using carbohydrates and fats as fuel.

Type II, white, or fast-twitch muscles

These muscles can contract rapidly and with a lot of force. The contraction is strong but short-lived. What can go wrong with muscles?

A wide range of problems can arise with muscles.

Some common ones are:

  • A muscle cramp, or Charley horse: These can result from dehydration, low levels of potassium or magnesium, some neurologic or metabolic disorders, and certain drugs.
  • Congenital muscle abnormalities: Some people are born with muscles or groups of muscles that are not properly developed. These abnormalities can be an isolated problem or part of a syndrome.
  • Muscle weakness: Problems with the nervous system can impair the transmission of messages between the brain and muscles.

Muscle weakness

Muscle weakness can affect people with upper or lower motor neuron dysfunction or conditions such as myasthenia gravis that affect the area where the nerves join the muscle. Stroke, spinal cord compression, and multiple sclerosis can all also lead to muscle weakness.

If a person seeks medical help for muscle weakness, the doctor will carry out a physical examination and grade the strength of the person’s muscles before deciding whether additional tests are necessary.

They are likely to use the universal scale for testing muscle strength:

  • 0: No visible muscle contraction
  • 1: Visible muscle contraction with no or trace movement
  • 2: Movement with full range of motion, but not against gravity
  • 3: Movement with full range of motion against gravity but not resistance
  • 4: Movement with full range of motion against at least some resistance that the examiner supplies
  • 5: Full strength

If a doctor finds evidence of muscle weakness, they may order tests to identify the underlying problem. The treatment will depend on the cause.

If there is muscle pain, this may be a sign of infection or injury.

A person can often relieve the symptoms of a muscle injury using the RICE method:

  • Rest: Take a break from physical activity.
  • Ice: Apply an ice pack for 20 minutes several times a day.
  • Compression: A compression bandage can reduce swelling.
  • Elevation: Raise the affected part of the body to reduce swelling.

If a person experiences extreme and unexplained muscle pain or muscle weakness, especially if they also have difficulty breathing, they should see a doctor as soon as possible.

Developing muscles through exercise

Developing muscles through exercise can improveTrusted Source balance, bone health, and flexibility, and it can enhance strength and stamina.

People can choose from a wide range of physical activity options, but there are two main typesTrusted Source of exercise: aerobic and anaerobic.

Aerobic exercise

Aerobic exercise sessions are typically of long duration and require medium-to-low levels of exertion. This type of exercise requires the body to use the muscles at well below their maximum strength capacity. A marathon is an example of an aerobic activity with a very long duration.

Aerobic activities rely mainly on the body’s aerobic, or oxygen, system. They use a higher proportion of the slow-twitch muscle fibers. Energy consumption comes from carbohydrates, fat, and protein, and the body produces high quantities of oxygen and very little lactic acid.

Anaerobic exercise

During anaerobic exercise, the muscles contract intensely at a level nearer to their maximum strength. Athletes who aim to improve their strength, speed, and power will focus more on this type of exercise.

A single anaerobic activity lasts from a few seconds to a maximum of 2 minutes. Examples include weightlifting, sprinting, climbing, and jumping rope.

Anaerobic exercise uses more fast-twitch muscle fibers. The main fuel sources are ATP or glucose, and the body uses less oxygen, fat, and protein. This type of activity produces high quantities of lactic acid.

Anaerobic exercises will make the body stronger, but aerobic exercises will make it fitter.

To maintain healthy muscles, it is important to get regular exercise and to eat a nutritious, balanced diet, if possible.

The Academy of Nutrition and Dietetics recommends doing muscle-strengthening exercises for the major muscle groups — meaning the legs, hips, chest, abdomen, back, shoulders, and arms — at least twice a week.

People can strengthen the muscles by lifting weights, using a resistance band, or doing everyday chores, such as gardening or carrying heavy groceries.

Protein, carbohydrates, and fat are necessary for building muscles. The Academy suggests that 10–35% of total calories should be protein.

It recommends good quality, low fat carbohydrates, such as wholemeal bread, plus low fat milk or yogurt. Although fiber is important, it suggests avoiding high fiber foods just before or during exercise.

The human body contains hundreds of muscles, of which there are three different types. Each type of muscle plays a different role in helping the body move and function properly.

Muscle cramps and weakness can indicate an underlying medical condition or injury. Some people are born with muscle groups that are not properly developed.

Keep Moving: 10,000 Steps a Day May Halve Dementia Risk

As the global population ages, cases of dementia are also on the rise worldwide. The World Health Organization (WHO) states that some 55 million people currently have dementia, and the number is set to rise to 139 million by 2050.

The Centers for Disease Control and Prevention (CDC) estimate that Alzheimer’s disease, the commonest form of dementia, affects around 5.8 million people in the United States alone.

The greatest risk factors for dementia, according to the Alzheimer’s Society, are aging and genetics. Dementia is most common in those aged over 75, and having a close relative with dementia may increase a person’s risk of developing the disorder.

Other risk factors that we cannot control include sex — females are more at risk than males — and ethnicity. However, lifestyle changes, such as increasing physical exercise, controlling blood pressure, and keeping the brain stimulated, can decrease a person’s risk of dementia, even for those who have one or more risk factors.

And physical exercise need not mean sweating it out at the gym or taking up a new sport.

According to a study recently published in JAMA Neurology, simply increasing the number of steps a person takes each day can decrease their dementia risk by as much as 50%.

How did the study proceed?

The study used data from the UK Biobank. The 78,430 participants, of whom 44.7% were male and 55.3% female, had a mean age of 61.1 years. All participants were free of cardiovascular disease and dementia when they enrolled in the study. Researchers followed up with participants after a median of 6.9 years (6.4–7.5 years).

For the study, participants had to wear an accelerometer on their dominant wrist 24 hours a day, 7 days a week, to measure physical activity. The researchers then used an algorithm to work out the step count from the data collected by the accelerometer.

The researchers controlled for variables such as age, sex, race, socioeconomic status, smoking, overall health, and diet when analyzing the data.

At follow-up, 866 participants, or 1.1%, had developed dementia.

“The Alzheimer’s Association is conducting a clinical trial combining exercise with other lifestyle factors, like diet and social/ cognitive engagement, to determine if these factors in combination reduce risk of cognitive decline,” she added.

Dr. Porsteinsson agreed: “There are definite limitations to observational cohort studies but advantages as well. They are hypothesis-generating, that is they point us toward what we may want to study further in a controlled, randomized study. The good news here is that there is a bulk of evidence that suggests that exercise is beneficial in staving off dementia.”

What the study found

“This is an important study that may help inform public health guidelines around the amount of physical activity necessary to reap health benefits,” said Dr. Sexton.

“These results are not surprising given the robust data we have linking physical activity and better cognition. A strength of this paper is it used an objective, widely-understood measure of step count rather than self-reported data,” she noted.

The researchers found that both the number of steps and stepping intensity were associated with reduced dementia risk. For the greatest benefit — a 50% reduction in dementia risk — participants had to walk around 9,800 steps per day. Above this number, no further benefit was seen.

However, the good news for those who cannot achieve this many steps was that just 3,826 steps a day reduced dementia risk by 25%.

Dr. Porsteinsson agreed that any exercise will help reduce risk. “[It’s] never too late to get started and even a relatively small effort is beneficial and can then be added to as endurance improves,” he told us.

Purposeful steps, defined as more than 40 steps per minute, such as when going for a walk, increased the association with reduced dementia risk.

Stay active for mental and physical health

This study adds to building evidence that staying active as you age can maintain physical and mental health and improve longevity.

Another large-scale study of almost 650,000 military veterans found that being physically fit reduced dementia risk by up to 33%. In this study, even a small amount of exercise was found to help reduce dementia risk.

An analysis from the Alzheimer’s Society of 11 studies found that, out of taking regular exercise, not smoking, moderating alcohol intake, maintaining a healthy body weight, and eating a healthy diet, it was regular exercise that had the greatest impact on dementia risk.

For Alzheimer’s disease, regular exercise reduced risk by up to 45%.
